I recently got a night shift project (2 days ago) that requires me to work from 10:30pm till 7:30am
I'm not comfortable with these timings and I'm thinking to ask my manager to put me on Bench (Due to medical reasons that involve mental health)
Is it a nice idea to say a firm No to a new project I'm hardlocked into, due to night shifts?

It’s easy to let this happen especially if you’re heads down on a busy project, but it really messes up your numbers. My advice is always be trying to think a couple months or weeks ahead in terms of at least a few things to work on even if small.
From personal exp. my util went down 10-15% in Feb when I was on the bench. I don’t remember exactly but it was double digits for sure
It’s easy math right? If you’re expecting to be at 0 for X weeks, figure out how that’ll impact your overall year assuming you’ll be at X% for the remaining weeks.
Pretty much depends on how long you are on the bench as well as your target utilization. At the end of May I was around 109% utilization and for all of June and 2 weeks of July I charged a total of 60 hours to clients. My utilization stayed above 100. Think it dropped to 102%. So if your utilization goal is 90% you should be fine.
