I understand where you're coming from, and I used to take on more than I could handle just because I was afraid of saying no. I figured out though that I could say something like "I've got x, y, and z to do and those are going to take a lot of time. I feel like I'll let you down if I take this task on to. Is there someone else with more bandwidth?" It's not flat out saying no, but rather letting them know that you want to produce your best work but won't be able to due to time constraints.

There's really no one way to say it that is guaranteed to get out of things. You just gotta be firm, but professional about it. "My schedule is already way too packed, I don't have the bandwidth to add anything else to my workload", or something along those lines. It's worth noting that if they're already used to you saying yes to everything this might catch them off guard so be ready for that.
You say no. I feel like as nurses we tend to say yes all the time when we are new but at some point people take advantage of that. Just like we were taught to advocate for our patients remember to advocate for yourself too because no one else will do it for you.

I can so relate to this. It's actually the answer I give when I'm asked in an interview what my weakness is. I tend to take on too much because I don't want to let anyone down. But I've been pushing myself to be more honest and bold. I now tell people "Let me check my schedule and get back to you," and if I don't have the availability, I tell them such. It's not easy, but I will tell you this...saying no feels dang good sometimes!
